The problem is that when you rely on exercise alone, it often backfires, for a couple of reasons. This is partly because of exercise’s effects on the hunger and appetite hormones, which make you feel noticeably hungrier after exercise. “If you walk briskly for an hour and burn 400 kcal,” says Klein, “and then have a beer and a slice of pizza afterwards because the exercise made you feel hungry…you will eat more calories than you have burned.” It may not always be beer and pizza, but people do tend to naturally compensate for the calories they expend.
And what fat loss comes down to is simply a caloric deficit. Which means either burning more calories, eating less calories, or a combination of the two. And when you get down to it, it’s just a whole lot easier for most people to eat (for example) 500 less calories per day than it will be for them to try to burn those same 500 calories every single day. That’s why diet alone gets the job done just fine, and diet and exercise combined gets the job done too. But exercise alone? That’s the least effective of the group by far.
While you wouldn’t have to be quite as restrictive to lose 10 pounds in two weeks, Gans says it would still require an extra level of dedication, and Feller recommends a diet that reduces caloric intake coupled with an exercise regimen that focuses on HIIT, strength training, and cardio. Why? “A lower ratio of carbohydrates and fats and a higher ratio of protein would help preserve lean body mass and promote the breakdown of fat mass,” she says. Your ratios might look something like 50 percent protein, 25 percent fat, and 25 percent carbs, although if you’re working out super hard, says Feller, you could decrease protein to 40 percent and increase your carbs to 35 percent for more easily accessible energy.
Science backs these ideas up when it comes shedding belly fat: In one study published in The Journal of Nutrition, researchers had overweight men and women follow a high-protein diet (30 percent protein, 40 percent carbs, and 30 percent fat) or a high-carb diet (15 percent protein, 55 percent carbs, and 30 percent fat). If you're achieving a calorie deficit, your body will tap into its own energy stores (aka, fat) and use that instead. "For many people, but not all, losing weight requires eating less," Caroline Cederquist, M.D., founder of diet delivery program bistroMD, tells SELF. Exercise is important, too, but there's truth to the adage, "You can't outrun a bad diet." It's generally easier to lower calorie intake than it is to burn enough calories through exercise to compensate. On the flipside, it's very easy to overeat highly caloric foods in two seconds flat, but burning calories through physical activity takes time (and a whole lot of energy).

Lastly, as I indicated, all my lifts are going up, but my weight (and even LBM, assuming my scale is even remotely accurate) so is it fair to say that strength gains are not directly related to muscle gains? Is this the “beginner” phase that you speak of frequently? The scale would indicate that muscle is going down….. But my presses, squats, deadlifts are all up.
Still, some people may be so focused on losing weight that they end up losing too much, including muscle mass. Unfortunately, this is inevitable, Dr. Grunvald said. "Any time you lose weight, you're going to lose approximately a quarter to a third in body mass, so you can't get around [losing muscle]," he explained. To minimize this, he recommends resistance training throughout the weight-loss process and eating adequate amounts of protein, about 15 percent of your daily calories.

Couldn’t agree more with this article from first hand experience. The fitness industry is sooo full of misinformation intentional or not that something this basic has got lost on us. I’ve lost 50 lbs by finally watching the calories. I have done no cardio at all, but do weight lifting/resistance training several times a week to maintain muscle. I’ve even fasted a few days to break a few short plateaus for 24-30 hours. I’m a few short weeks from the ever elusive 6 pack abs (personal challenge), and was never even close when i tried other methods of weight loss. My two cents, cut from BMR, use no activity factor multipliers. If you have fat on your body, 1000 calories is not too low. As you get leaner, start slowly adding back in the calories to BMR maintenance so you dont regain. Eat WHATEVER you want but at the end of the day, make sure you are in a deficit. (Literally even the junk food if you need to. Just remember, the junk foods are high in calories and the healthier ones are more nutrient based. From a fat loss perspective your body doesnt care if its grilled chicken or pizza. But if you do eat low nutrient food, take a multivitamin.) Use any online BMR calculator and cut from there. Measure, measure measure your body to track progress. Starvation mode? Holy cow, what a joke! When’s the last time you saw a obese person die of starvation? Ask for their studies. They dont have them. You dont need to worry about starvation mode until youre in single digit body fat, and if you’re reading this, you probably aren’t. You wont lose muscle either if youre doing enough weight training to maintain. 30 minutes. Forget cardio, it will only make you more hungry and less mobile the rest of the day. Love your site and all your knowledge leads me to believe you may be able to help. I am STUCK. Can’t lose a pound. I am 5’6″, 126#, and have calculated my maintenance calories at 1850/day. I am eating this (or less) and working out as follows. Three times per week I do 55 minutes of cardio on the Arc Trainer (1050 calories, 4.2miles, according to the meter) followed by one hour of weights. Two times per week I take a Zumba or Pole class followed by a stretching and flexibilty class. By my calculation I should be burning a TON of fat but my scale hasn’t moved in months. Please help!

If I add 45-60 minutes of exercise 4-5 times per week, about 2/3’s moderate-intense eliptical and 1/3 weights/resistance exercise, I can change that ratio from 1:1 to maybe 3:1 (i.e. 75% of the weight loss seems to be fat.) Under ideal conditions, is it possible to completely eliminate muscle loss when losing weight? My interest in this fraction is that it affects the estimate of what my final weight should be to obtain a given % body fat.
In addition to improving your health, maintaining a weight loss is likely to improve your life in other ways. For example, a study of participants in the National Weight Control Registry* found that those who had maintained a significant weight loss reported improvements in not only their physical health, but also their energy levels, physical mobility, general mood, and self-confidence.

So many people love to eat cheese. If you’re any of those than replace normal cheese with cheddar cheese. Cheddar cheese are very low in caloric content (around 113 calories a slice) as compared to normal cheese slice and contains around 7 grams of protein. A very good option to consider in your daily routine diet for sure. You can add a slice of cheddar cheese to your chicken breast sandwich, this way you can enjoy both the sandwich and cheese too.

Exercise Ball Crunch: This is one of the most effective ways to strengthen and flatten abs.  Studies show this exercise is 40% more effective than regular ab crunches as it targets smaller muscles for flat toned abs including the oblique’s for a small waist and the outermost muscles that your typical ab crunch may miss.  To begin, lie down on the ball positioning it under the lower back.  Place arms behind your head.  Tighten your abs as you lift your torso off the ball while keeping the ball stable.  Lower back down and repeat 15 times with 1-3 sets.
Avoid sweetened drinks. Drinks that are sweetened, whether artificially or naturally, will have little nutritional value and add lots of empty calories to your diet. Do not drink fruit juice or other sweetened drinks. Even natural sugars will increase your daily calorie intake and prevent weight loss. If you chose to drink juice, do not exceed 4 oz per day (1/2 cup). Instead of drinking sweetened beverages throughout your day, drink unsweetened, calorie-free beverages. To lose belly fat in 2 weeks, remember that you can't target specific parts of your body when losing weight, so you'll need to lose fat in general if you want to see a reduction in belly fat.
